CARDIORESPIRATORY FITNESS: SAMPLE SWIMMING PROGRAM – DURATION & INTENSITY

Duration Start at a comfortable level. This will vary depending on your initial level of fitness. If you are a swimmer but have been inactive for a long time, you may need to spend a few weeks walking across the width of the pool in chest-deep water until you can complete two 10-minute intervals at your exercise heart rate. Gradually alternate walking and jogging across the pool until you can complete four 5-minute intervals of jogging at your target heart rate. As you progress, you can jog across the pool and swim back. Repeat this pattern until you jog/swim for about 20 to 30 minutes. As your level of fitness increases, spend more time swimming and less time jogging until you can swim continuously for 20 to 30 minutes. Advanced swimmers can swim 30 to 45 minutes each exercise session.
Intensity Research has shown that a person's maximal heart rate is approximately 10 beats lower in the water than it is on land. For example, if you are a woman, calculate your target heart rate for water activities, use the formula 210 (rather than 220) minus your age to determine your maximal heart rate. From there, follow the standard formula for calculating your target heart rate that appeared in chapter 7. During the initial phase of your swimming program, begin at a pace that keeps your heart rate at 50 percent of your target training zone. Gradually increase exercise duration and intensity as your level of fitness increases, but be careful to remain within your heart rate zone.
